Knee-friendly leg day: 5 exercises my surgeon actually approved

After meniscus surgery I lost my squat. These 5 moves got my leg day back without aggravating the joint — and they're in Volya's catalog with the knee_injury filter.

Four months post arthroscopic meniscus repair, my physio cleared me for "real" leg day with two rules: no loaded knee flexion past 90°, no plyometrics for 6 more weeks. Most apps interpret "knee-friendly" as "fewer burpees." Here's what actually worked.

The 5 moves

1. Hip thrust (barbell or bodyweight)

The single best lower-body move for anyone with knee history. Knee stays at ~80° the whole time, force vector is horizontal (zero shear on the joint). Builds glutes harder than the back squat per Contreras' EMG work. Catalog: /exercises/hip-thrust.

2. Step-up (low box, 30-40 cm)

Closed chain, controlled knee angle, no impact on the way down (slow lower). Use a bench or stable chair — 30 cm is enough for non-jocks. Catalog: box-step-up.

3. Lying leg curl (machine or band)

Direct hamstring work without spinal loading. The lying position lets you grind to failure without form breakdown. If no gym: bands looped to a stable post. Catalog: lying-leg-curl.

4. Standing calf raise (any version)

Calves take zero knee load. Single-leg, smith-machine, donkey calf — pick what your space allows. Range matters way more than load. Catalog: single-leg-calf-raise.

5. Pallof press (anti-rotation core)

Knee-safe because the legs barely move. Hugely useful for restoring stable single-leg stance — a missing piece in most rehab programs. Catalog: pallof-press.

What's filtered OUT for me

When I ticked knee_injury in onboarding and set weeks_post_surgery=16, Volya silently removed:

  • Pistol squat, deep front squat, jump squat
  • Nordic curl, glute-ham raise (over-stresses post-op knee)
  • Burpee, jumping rope double-under, box jump
  • Wall sit (returns at week 12+ for me — gated by the acute window)

22 exercises pulled. The remaining 210 still cover every push/pull/core/cardio/mobility need. No mention of the surgery to the AI coach unless I bring it up — it just builds what's safe.

How to set this up

  1. Open /account/onboarding → medical conditions step.
  2. Tick knee_injury. If you're under 12 months post-op, enter weeks_post_surgery — acute filter kicks in automatically.
  3. Generate a plan on /account/workouts — leg days now skip the contraindicated pool.
